The method

ARD-H-E: seven levers, in this order.

ARD-H-E is the protocol of adapted elite-sport performance: what makes an elite athlete perform, cut down to what fits the schedule of someone who isn't one and doesn't want to be.

The order isn't decorative. Each lever sets up the next: moving dinner before you fix your wake time is pushing on a door that's still shut. This is what you apply in the first week, with no frills.

It's the same content clients get inside the app, one lever a day. Here it's whole and open: if it helps you without hiring anything, you've already won something.

  1. Day 1

    Fixed wake time

    Targets signal #1 from the test: waking up tired even after sleeping.

    Why it works

    Your body clock anchors to your wake time, not your bedtime. It's the lever that orders all the others: once the wake time is fixed, the body starts anticipating sleep instead of chasing it.

    How to do it

    Pick a time and hold it all 7 days, Saturdays included. Even after a bad night, get up at that time.

    Your body clock doesn't read the wall clock: it reads LIGHT and your wake time. A wake time that shifts 2 hours between weekday and weekend produces the same lag as flying from Bogotá to New York — the well-known social jet lag — without leaving your house.

    On top of the fixed time, don't hit snooze: the extra 9 minutes of fragmented sleep are worth less than getting up in one go.
    Physical challenge
    The moment you open your eyes, before the phone: 10 deep breaths (inhale 4s, exhale 6s) and stretch standing for 60 seconds. Switch the nervous system on — you get up activated, not dragging. Day 1's win is felt in 2 minutes.
  2. Day 2

    Morning light, 10 minutes

    Targets the mid-afternoon crash that pushes you to coffee today.

    Why it works

    Morning light switches on your morning cortisol (the good kind) and brings your night-time melatonin forward. It's the day's switch: without it, your energy takes 3–4 hours to start and your sleep arrives late.

    How to do it

    10 minutes outside, no sunglasses, before 10 a.m. Coffee in hand counts. An open window beats behind glass.

    Outdoor light is 10–100 times brighter than your office, even on a cloudy day. That's why 'opening the curtains' doesn't count: your eyes need sky, not a window.

    Walk those 10 minutes fasted: light + movement together amplify the circadian signal.
    Physical challenge
    While you take the light: 20 bodyweight squats + 30 seconds of fast marching on the spot. You pump blood and set the day's rhythm. You leave the house feeling switched on, not still asleep.
  3. Day 3

    Caffeine only before 1 p.m.

    Targets the mid-afternoon crash and the coffee that no longer gives you energy: it only keeps it from getting worse.

    Why it works

    Caffeine has a half-life of 5–6 hours: the 4 p.m. coffee is still in your blood at 10 p.m., blocking adenosine receptors — the molecule that builds sleep pressure through the day.

    How to do it

    Last coffee, tea or caffeinated drink before 1 p.m. After that, water. The afternoon dip is handled by day 2, not by more caffeine.

    Adenosine builds up while you're awake and it's what makes you sleepy. Caffeine doesn't clear it: it just covers the receptors. When the effect wears off, all the stored adenosine hits you at once — that's your 3 p.m. crash.

    Half a dose of caffeine on waking + nothing after: many report MORE steady energy than with double the amount spread out.
    Physical challenge
    In the afternoon dip, instead of coffee: 3 rounds of 30 seconds of fast walking or stair-climbing, with 30 seconds rest. It raises energy naturally without caffeine — and without stealing from tonight's sleep.
  4. Day 4

    Last heavy meal, 3 hours before sleep

    The deep sleep you're not getting is cooked at dinner.

    Why it works

    Digesting a heavy meal at night raises body temperature and steals deep sleep — the phase that recovers you most. A late dinner also misaligns your metabolic clock.

    How to do it

    Your full dinner ends 3 hours before your bedtime. If you're hungry after, something light. Alcohol counts as a heavy meal: not tonight.

    Your metabolic clock lives in every organ: liver, pancreas, muscles. Eating at 10 p.m. tells them all 'it's daytime' — and desynchronizes your whole metabolism even if the central clock is fine.

    Go further
    If the social dinner can't move, make it light on carbs and save the heavier plate for lunch: the same plate at 8 p.m. hits your sleep half as hard.
    Physical challenge
    Walk 10–15 minutes after dinner. It lowers the meal's glucose and sets up deep sleep. A measurable win: you go to bed without heaviness and you notice it when you wake tomorrow.
  5. Day 5

    Screens off, 45 minutes before sleep

    Half of your 'can't sleep' starts with the night-time scroll.

    Why it works

    It's not just the light: it's the content. Scrolling keeps the brain on alert and postpones the sleep signal. Every email read at 11 p.m. is an instruction to 'stay alert'.

    How to do it

    Alarm 45 minutes before your bedtime. The phone stays charging outside the room. Book, shower or conversation.

    'Wired but tired' — drained all day but awake at 3 a.m. — almost always starts here: the brain that gets no shut-down signal at 10 p.m. gets the wrong cortisol spike at 3 a.m.

    Go further
    Leave the phone OUTSIDE the room all night: a $15 alarm clock buys back the first and last hour of your day.
    Physical challenge
    5 minutes of gentle mobility before bed (neck, back, hips) + 4-7-8 breathing (inhale 4s, hold 7s, exhale 8s) ×4. It lowers your heart rate and gives the body the shut-down signal.
  6. Day 6

    Movement anchored to your schedule

    Targets the 'I get home with no battery for anything but the screen'.

    Why it works

    Training at the right time is the best regulator of next-day energy. At the wrong time, it steals sleep. Movement is the only lever that also clears your head the same day.

    How to do it

    20–40 minutes today, in the gap you already have. If night is your only slot, keep it gentle: light strength or a walk, not intensity.

    High-intensity exercise after 7 p.m. can delay your melatonin by up to an hour — the same workout at 6 p.m. brings it forward. It's not 'train or don't': it's WHEN.

    Do it fasted or right after your morning light block: it doubles the circadian effect from day 2.
    Physical challenge
    Express 7-minute circuit: squats, push-ups (on your knees if needed) and a 30-second plank, 2 rounds. Your head clears the same day — it's the lever you feel instantly.
  7. Day 7

    Alcohol-free day + review

    The clean day makes everything you gained this week visible.

    Why it works

    Alcohol fragments the second half of the night even if it puts you to sleep fast: less deep sleep, more awakenings, and a body busy metabolizing instead of recovering. A clean day closes the week and makes the contrast visible.

    How to do it

    No alcohol today. At the end of the day, open your report: the day 1 vs day 7 comparison with your own data.

    Alcohol is the most popular and least effective sleep trick there is: it knocks you out fast, but it suppresses REM sleep and wakes you at 3 a.m. when it finishes metabolizing. The 'help' is the cause.

What this isn't

Seven loose habits aren't a method. What the 1:1 program does is measure where you start, decide which of these levers to move firstin your case, and adjust it every week with your own data. Reading the list is free; knowing which one is yours is the work.

How much performance do you lose from a week of bad sleep?

Sleeping 4 or 5 hours a night for a week produces cognitive impairment equivalent to a blood-alcohol level of 0.1%, above the legal driving limit across most of Latin America. Charles A. Czeisler, Baldino Professor of Sleep Medicine, Harvard Medical School published it in Sleep Deficit: The Performance Killer (Harvard Business Review) (2006). Put another way: someone a week into five-hour nights is making expensive decisions with the same impairment the law wouldn't let them drive to the office with. That's why ARD-H-E's first lever isn't training more: it's the fixed wake time, which is what stabilizes the rest of the week.

Do six bad nights really cause metabolic harm, or is that an exaggeration?

Six nights sleeping 4 hours were enough to lower glucose tolerance, raise afternoon cortisol and spike the sympathetic nervous system in healthy young men. The authors —Spiegel K, Leproult R, Van Cauter E — Department of Medicine, University of Chicago— described the effect as similar to normal aging, and published it in Impact of sleep debt on metabolic and endocrine function (The Lancet, 354:1435-9) in 1999. It's a small sample (11 people) and that's worth saying, but the point holds: the damage doesn't need years, it needs less than a week. It's why in ARD-H-E sleep is touched before diet.

How many people have this in Latin America?

21% of adults across seven Latin American cities meet the criteria for metabolic syndrome, with a range of 14% to 27% depending on the city: Ciudad de México 27% · Barquisimeto 26% · Santiago 21% · Bogotá 20% · Lima 18% · Buenos Aires 17% · Quito 14%. The figure comes from the CARMELA — Cardiovascular Risk Factor Multiple Evaluation in Latin America (11.550 adultos) study, by Escobedo J and colleagues (2009), across 11,550 adults. It's not a marketing number and it doesn't describe "people who let themselves go": it describes one in five urban adults in the region, which is exactly the profile that reaches this program.

Does this have a measurable economic cost?

Yes, and it's quantified: up to 3% of GDP is lost to a workforce's lack of sleep, and someone who sleeps under 6 hours has a 13% higher mortality risk than someone who sleeps 7 or more. Marco Hafner and their team calculated it in Why Sleep Matters — The Economic Costs of Insufficient Sleep: A Cross-Country Comparative Analysis (RAND Europe) (2016). The study covers EE. UU., Reino Unido, Canadá, Alemania, Japón, so the figure is cited as extrapolable, not local. At the scale of a single person the number stops being abstract: it's the margin of judgment lost every afternoon.

Why it works

What makes an elite athlete perform isn't training more.

An elite athlete doesn't perform because they train more hours: they perform because everything around the training is measured and adjusted — how much they sleep, when they eat, how they recover, what changes when a week goes wrong. That infrastructure is what almost no one has outside professional sport, and it's what fits into two hours a week. The training is the easy part.
